    Gut microbiota and longevity. What science says about the role of gut bacteria in healthy aging

    The gut microbiome is emerging as one of the most influential — and modifiable — factors in healthy aging. Here is what the evidence actually shows.

    For decades, longevity research focused on genes, calorie restriction and cardiovascular risk. In the last ten years a new player has entered the picture: the gut microbiota — the trillions of bacteria, archaea, viruses and fungi living in our intestines. A growing body of high-quality research suggests that the composition and function of this ecosystem is one of the most modifiable determinants of healthy aging.

    This article summarises what the science currently supports, where it is still uncertain, and what it means for everyday decisions.

    Why the microbiome matters as we age

    With age, the microbiome tends to lose diversity. Beneficial short-chain fatty acid (SCFA) producers such as Faecalibacterium prausnitzii and Roseburia decline, while pro-inflammatory taxa often expand. This shift is associated with a phenomenon called inflammaging — a chronic, low-grade inflammation that accelerates biological aging and increases the risk of cardiovascular disease, type 2 diabetes, neurodegeneration and frailty.

    Studies of centenarians (Biagi et al., Current Biology, 2016; Kim et al., Nature Aging, 2021) consistently show that exceptionally long-lived individuals maintain a more diverse and more resilient microbiome than the average older adult, often enriched in species that produce butyrate and secondary bile acids linked to metabolic health.

    The four mechanisms that connect gut bacteria to longevity

    1. Short-chain fatty acids (SCFAs) — butyrate, propionate and acetate feed colon cells, strengthen the gut barrier and reduce systemic inflammation.
    2. Immune calibration — around 70% of immune cells reside in the gut. A balanced microbiome trains the immune system to react proportionally instead of chronically.
    3. Metabolic signalling — gut bacteria influence insulin sensitivity, lipid metabolism and appetite regulation via bile acids and gut hormones.
    4. The gut-brain axis — microbial metabolites modulate neurotransmitters and vagal signalling, influencing mood, sleep and cognitive resilience.

    What actually shifts the microbiome (evidence-based)

    • Dietary fibre diversity. The American Gut Project found that people eating more than 30 different plant species per week had significantly more diverse microbiomes than those eating fewer than 10.
    • Fermented foods. A Stanford randomised trial (Wastyk et al., Cell, 2021) showed that six weeks of fermented foods (kefir, sauerkraut, kimchi, yoghurt) increased microbial diversity and reduced 19 inflammatory markers.
    • Polyphenols. Olive oil, berries, cocoa, green tea and coffee feed beneficial taxa.
    • Sleep and circadian rhythm. The microbiome follows a daily rhythm; chronic sleep disruption flattens it.
    • Regular movement. Moderate aerobic activity increases SCFA-producing bacteria independently of diet.
    • Avoiding unnecessary antibiotics. Even a single course can measurably reduce diversity for months.

    What the science does not yet support

    Most commercially sold probiotic capsules show weak and inconsistent effects on the resident microbiome in healthy adults. Microbiome test kits can be informative for research but rarely translate into individualised, validated recommendations. Marketing claims about "resetting" or "detoxing" the gut have no scientific basis.
